- Incrementally Increase: Once you can comfortably complete five minutes for several sessions in a row, increase the duration to seven minutes. Then ten. The key is to make the increases small enough that your nervous system can adapt without sounding the alarm.
For Cardio:
- Embrace Zone 2: As discussed, dedicate two to three weeks to low-intensity, Zone 2 cardio with strict nasal breathing only. No max efforts. No sprints. The goal is not a performance metric; it is neurological retraining.
- Monitor and Adapt: Pay attention to your body. If you feel yourself getting anxious, slow down even more. Focus on the rhythmic nature of your movement and your breath.
- Gradually Introduce Intensity: After your Zone 2 base-building phase, you can start to introduce very short bursts of higher intensity. For example, during a 30-minute session, you might do a 15-second “push” where your heart rate rises, followed by several minutes of slow recovery, all while focusing on your breathing.
- Celebrate Arousal: Learn to reframe the sensations. When you feel your heart pounding after a short burst of effort, tell yourself, “This is my body getting stronger. This is the feeling of adaptation. This is healthy arousal, not danger.”
This process of graduated exposure combined with physiological regulation techniques is the cornerstone of cognitive-behavioral therapy for panic disorder, and it is incredibly effective. You are systematically desensitizing your amygdala and teaching your brain, through direct experience, that you are safe.
